How to run the routine you just generated
Each stretch carries its own hold time, taken from the position itself rather than from the settings you picked. Time decides how many stretches you get and how many rounds of them; Experience decides how deep the pool goes — at Beginner or Intermediate it spans what tends to get short on most people (hip flexors, hamstrings, chest, upper back), while Advanced narrows to the harder, hip-dominant positions like pigeon and the couch stretch. Do the area that feels worst first, group the floor positions together, and treat the "sets" number as rounds. Never bounce in a held position.
What a stretch should and should not feel like
Breathe slowly and let the sensation ease on the exhale rather than forcing depth on the way in. The right feel is a broad, firm pull through the belly of the muscle that fades while you hold — if it never fades, you started too deep. Stop for anything sharp, pinching, or electrical: a pinch at the front of a hip or shoulder usually means joint structure rather than muscle, and tingling down a limb is nerve.
Static, dynamic, and PNF: three tools, three jobs
Nearly every stretch belongs to one of three families, and they are not interchangeable. There is no type selector on this page and the generator builds static routines only — which family you want is a decision about when you are stretching, not a dropdown. A reasonable default is dynamic before activity, static after or in its own slot, PNF occasionally on the joint that will not budge; you assemble that yourself, using the routine above as the static block.
- Static: move into a lengthened position and hold still. Nearly everything the generator draws from, and the method with the deepest research base for adding range.
- Dynamic: take a joint repeatedly through its range under your own control — leg swings, arm circles, cat-cow — with no end hold. It rehearses movement without the performance cost long static holds can carry. A couple of moving entries do turn up in the pool — cat-cow, the world's greatest stretch — but the generator will not build you a dynamic warm-up, so put that together before activity yourself.
- PNF (contract-relax): take the muscle to a stretch, contract it against something immovable for a few seconds, relax, then move into the range that just opened; a strap or wall replaces the textbook partner. It broadly produces the largest immediate gains of the three, though whether it beats static stretching over a training block is less settled. Nothing here generates it — it is a technique you apply to a stretch you already have, most usefully on the one joint that has stopped responding.
What stretching actually changes
The intuitive model — a tight muscle is short, like a rope that needs letting out — is mostly wrong on the timescale that matters here. The evidence broadly supports a different explanation: increased tolerance to stretch. Your nervous system permits more range at the same level of sensation. Your threshold changed; the tissue did not have to.
Whether genuine structural change happens with sustained training is honestly contested, and anyone telling you it is settled is overselling. Two things follow either way. The gains are trainable and losable: stop, and range drifts back over weeks, the same as strength. And if your limit is the shape of your own joint rather than muscle, stretching will not move it — hip sockets vary a lot between people.
How long to hold, and how often
For improving range of motion, the evidence broadly supports holds in the region of 30 to 60 seconds per position, and accumulating that across two or three shorter holds of the same stretch appears to work similarly.
That is guidance for you to apply, not a setting the generator enforces. The number printed beside each stretch is the customary hold for that position — the neck and wrist stretches are listed at 20 to 30 seconds, the floor positions at 45 to 60 — and it stays the same whichever Time and Experience you choose. Read it as a starting point: if range is what you are after, hold toward the top of the range, or take the stretch again on a second round.
This is where the habit of counting to ten falls down. Entering a stretch, passive tension in the tissue is high and then drops off over the seconds that follow, so ten seconds tends to end right as the useful part begins. When time is short, fewer stretches held properly beats a rushed tour of twelve.
Frequency does more work than any single session. Total weekly time per muscle group is the number that tracks with results, so a few minutes per area on most days beats one heroic Sunday, and holds far past a minute do not obviously buy more.
Stretching before a workout: the honest version
You have probably read that static stretching before exercise makes you weaker. The finding is real — long static holds immediately before a maximal effort can produce a small, temporary reduction in force and power — but it got flattened into "never stretch before exercise," which is too strong. The effect scales with hold length, fades within minutes, and is measured on maximal tests: a one-rep max, a vertical jump, a sprint start.
So the question is what you are about to do. Attempting a personal best on a squat, the decrement is worth avoiding, and moving the long holds to the end costs you nothing. About to go for a walk, it has no real bearing on your day. And if a stretch is what lets you get into a position safely — shoulders before pressing overhead — doing it is the better trade. The default stands, just for calmer reasons: dynamic before, held stretches after, which is what the post-workout stretch generator is for.
Flexibility is not the same as mobility
Flexibility is the range a joint has when something else creates it — gravity, your hands, a partner pushing. Mobility is the range you can reach and hold with your own muscle. Most programs build the first and assume the second follows. It often does not, and the gap is range you own on paper but cannot safely use: it explains why someone who folds flat over their legs can still tweak their back reaching into a back seat.
Closing the gap takes producing force near the end of the range you just opened, not more stretching. After a hamstring stretch, lie on your back and lift the leg as high as it goes with no help — that height is usually well short of where your hands could put it, and the difference is the work.
Who needs more flexibility, and who does not
Flexibility is not a scale where more is always better; what you want is enough range for your life and your sport, plus the control to use it. If you can squat down to sit, reach overhead without arching your back, turn your head far enough to reverse a car, and get off the floor without planning it, you have enough for daily life.
The people who genuinely gain from a dedicated habit are more specific than "everyone": anyone with a restriction blocking a movement they care about, such as ankles that limit squat depth; anyone who spends the day in one position, which the desk stretch generator is built for; and sport-specific demands — runners want hip and calf range a general routine does not prioritize.
Then there is the group for whom more stretching is the wrong answer entirely. Hypermobile people have more compliant connective tissue and joints that travel further than most, and counterintuitively they often report feeling the tightest, because muscles stabilizing a joint that ligaments are not limiting register as tight. Stretching buys fifteen minutes of relief and the feeling returns, because it was never coming from a short muscle. If your thumb bends toward your forearm, your elbows or knees hyperextend past straight, and you feel tight no matter how much you stretch, the useful direction is strength and control at end range — and a physical therapist beats another routine.

Can I choose static, dynamic, or PNF stretches in the generator?
No. The generator has two controls — Time and Experience — and what it builds is a static stretching routine. That is deliberate rather than a missing feature: which family you want is settled by when you are stretching, so a dynamic warm-up or a contract-relax set is something you apply around the routine rather than something a random draw can pick for you. The hold time beside each stretch is the customary hold for that position, so it does not change with the settings either — treat it as a starting point and adjust it yourself.
How long before stretching actually makes me more flexible?
Two timescales get confused here. A single session gives an immediate increase in range that largely fades within the hour — real, but not a gain you keep. Lasting change is slower: the trials that find improvements generally run for weeks rather than days, so judge a routine over a couple of months, not a fortnight. If nothing has shifted in that time, the limit may not be muscle length at all — joint shape and control both cap usable range, and neither responds to more holding.
Does stretching prevent injury?
This is the claim with the widest gap between how confidently it gets repeated and how well it holds up. Static stretching before exercise has not reliably reduced overall injury rates in trials, and the broad idea that it prevents injury in general is not well supported. The evidence is somewhat better for muscle-strain injuries in sports built on sprinting, where restricted range is a plausible factor. If lowering injury risk is your goal, a proper warm-up and strength training both have stronger backing — which is a reason to stretch for the range itself, not a reason to skip it.
Can I stretch a muscle that is still sore?
Gently, yes. There is no good evidence that easy stretching harms a muscle that is sore from training, and light movement often feels pleasant for a while. What it will not do is clear the soreness: stretching is one of the most-tested remedies for delayed-onset soreness and the evidence broadly points to little or no meaningful effect, whether you do it before or after. Stay well short of your usual depth while an area is tender, and treat a sharp pain in one specific spot as a different thing from a diffuse ache — that can be a strain.
Does stretching help with muscle cramp?
For a cramp happening right now, yes: lengthening the cramping muscle is the standard way to break one and it usually works within seconds. As prevention it is far less certain. The familiar dehydration-and-electrolytes story is genuinely contested, and the leading alternative is that fatigued nerves drive the muscle to fire abnormally, which fits how often cramps arrive late in a long effort. Stretching the calves before bed is widely suggested for night cramps and some people swear by it, but the trials are mixed enough to treat it as worth a try rather than a fix.
Can stretching fix my lower back pain?
Gentle stretching of the hips, hamstrings, and thoracic spine often eases the tightness that aggravates a cranky lower back, and movements like cat-cow and child's pose are commonly recommended. But persistent, severe, or radiating pain needs a medical professional, not a webpage.
