What "high intensity" actually means
High-Intensity Interval Training alternates short bursts of near-maximal effort with brief recovery periods. What usually gets lost is that the intensity is defined relative to your maximum, not to the room. An interval is high intensity when you're working close to the hardest you personally can go for that length of time — roughly 85–95% of your maximum heart rate. Not how hot the studio was, not how wrecked you felt afterward. Two people doing the same 40-second burpee interval can be training in completely different worlds.
Working near your ceiling is what raises VO2max, builds tolerance for hard work, and keeps your metabolic rate elevated afterward (EPOC, the "afterburn"). Dilute the intensity and you keep the sweat but lose the reason you chose intervals.
To run a generated circuit HIIT-style: perform each exercise for 40 seconds at high effort, rest 20 seconds, move to the next exercise, and repeat the full circuit for the listed number of sets. The rep ranges shown are a fallback if you'd rather count reps than watch a clock.
Why most "HIIT" is really circuit training
Here's the test, and it costs nothing: if you sustained it for 45 minutes, it was not high intensity. Near-maximal work is self-limiting — you can't do much of it, which is why the protocols in the research are short and their rest periods longer than most classes allow.
Most group "HIIT" classes and most 45-minute follow-along videos are circuit training: a continuous run of exercises at a moderate-to-hard effort with very little rest. That's a perfectly good way to train — it builds work capacity and muscular endurance and is far easier to recover from than true intervals. It just isn't the same tool, and expecting the results attributed to HIIT in studies is how people end up disappointed by something that was working fine.
So decide which one you're doing before you start, because they come with opposite instructions. In a circuit you pace yourself to finish. In an interval session you spend everything inside the work window and trust the rest to buy it back.
The named structures, and what each one is for
The generator picks the exercises. You pick the clock, and the clock decides which kind of training this becomes.
- Tabata (20 on / 10 off, 8 rounds): four minutes, total. It was studied as a single four-minute block on one exercise, at an effort most people can't hold for all eight rounds — it is not a class name. If your "Tabata class" runs 45 minutes, you did something else.
- 30:30: the friendliest true interval. Equal work and rest leaves enough recovery to keep every round at a real intensity, which makes it the right starting point and the right choice for technical movements.
- 40:20: the default for circuits like the one above. Recovery is deliberately incomplete so fatigue accumulates across rounds — good for conditioning, and hard to do well past about 20 minutes.
- 20:40 or 15:45: short work, long rest, for genuinely maximal output — sprints, all-out cycling, explosive jumps. The long rest isn't softness; it's what lets each effort be maximal instead of merely tiring.
- EMOM (every minute on the minute): a fixed amount of work at the top of each minute, resting whatever's left. It self-regulates, and the same work buying more rest a month later is a real measurement of progress.
- Long intervals (2–4 minutes hard, roughly equal rest): the closest thing to a dedicated VO2max builder — a long grinding burn rather than a sharp one.
Rest is a training variable, not a break from training
The most common mistake, once someone is fit enough to push, is making a session "harder" by cutting rest. It feels harder. It is not harder in the way that matters.
Rest is what makes the next work interval high intensity. Cut it and round five happens at 70% effort instead of 90% — you've quietly converted an interval session into a moderate circuit, with more fatigue and less of the adaptation you were chasing. To progress a session, work harder inside the intervals you already have, then add rounds while holding that quality, then lengthen the work. Shortening the rest is the last lever, not the first.
A simple audit: your last round should land within about 10% of your first. If round six is a shadow of round one, you did too many rounds or rested too little.
Judging effort without a heart-rate monitor
A chest strap makes this easier, but nobody needs one — and both free methods are more honest than a wrist reading taken mid-burpee.
- The talk test: during work intervals you should only manage 2–3 words at a time. A full sentence means go harder; no speech at all and narrowing vision means back off.
- RPE (rating of perceived exertion): score the effort 1–10, where 10 is the hardest thing you can imagine. Work intervals belong at 8–9. A true 10 can't be repeated, which defeats the point.
- The rest check: by the end of recovery you should manage a short sentence. If you can't, the work was too hard or the rest too short for the structure you picked.
- Quality over speed: sloppy burpees at high speed injure; crisp reps at 85% effort train. Form breaking down ends the interval, no matter what the timer says.
How often, and how it fits around lifting
Two to four true interval sessions a week is plenty, and two hard ones plus some easy steady cardio beats four mediocre ones. Daily max-effort intervals reliably become daily moderate-effort cardio inside a couple of weeks.
If you also lift, the scheduling matters more than the total. Hard intervals and heavy lower-body work draw on the same recovery, so intervals the day before heavy squats or deadlifts usually cost more on the bar than they gained you. Separate them by about a day, or run them on the same day with the lifting first while you're fresh. Upper-body days interfere far less. Loaded intervals like swings from the kettlebell generator sit in between and still count toward the weekly total.
Overcooked looks like this: resting heart rate creeping up, worse sleep, motivation gone, sessions sliding week over week. The fix is fewer hard sessions, not more discipline.
Who should be careful
Intervals push toward your ceiling on purpose, which makes them a poor first step rather than a dangerous one. If you're new to exercise, coming back after a long layoff, pregnant or recently postpartum, managing a heart or blood-pressure condition, over about 60 and not currently active, or working around a joint injury, talk to your doctor and build a base with steady work first. That's "not from here," not "never."
Impact and intensity also get conflated constantly. Jumping is hard on joints; intensity isn't. Beginner difficulty here strips the explosive moves, and low-impact options from the bodyweight generator can still put you at 8–9 out of 10 on speed alone.
Turning the generated circuit into a session
The output above is sized to your time and level. Here's how to wrap a real interval session around it.
- Pick the ratio by goal: 40:20 for conditioning, 30:30 if you're newer or the movements are technical, 20:40 for maximum power on each effort.
- Pick the rounds by total work: aim for 10–20 minutes of actual working time. Start at three rounds and add one when the last round still looks like the first.
- Warm up for five minutes. Not optional — going from a chair to near-maximal effort is where things tear.
- On a bad day, cut rounds, not effort. Three honest rounds beat six half-hearted ones.
- Swap anything you can't do crisply, or hit Generate again if a move doesn't suit your space, ceiling height, or downstairs neighbor.
Afterward, walk for two or three minutes before you sit down, then run through the post-workout stretches while you're still warm.
Frequently asked questions
Is HIIT good for fat loss?
It helps, but as a time-saver rather than a shortcut. A hard 20 minutes burns a respectable number of calories for the time spent, and working near your limit gives the body a reason to hold onto muscle while you are eating less. What it cannot do is outrun the kitchen: the calorie balance across the week still decides whether fat comes off, and a short session is very easy to eat back in one sitting. Use intervals to spend less time on cardio, not as permission to ignore the diet.
HIIT vs running — which is better cardio?
It depends what you want the fitness for. Both raise VO2max, and intervals get there in less time, which is the whole reason they are popular. Running builds a deeper aerobic base and is much easier to recover from, so it stacks up week after week without wrecking you. Cardio is also more specific than people expect: if the goal is a 10K, running is not optional, because a large share of race performance is simply being efficient at that exact movement. Time-poor and after general conditioning? Intervals. Training for something you do on your feet for an hour? Run, and treat intervals as the supplement.
Does HIIT build muscle?
Not meaningfully, and that is not a flaw in the format. Muscle grows from progressive mechanical tension: loads heavy enough that the last few reps are genuinely hard, added to over months. Intervals keep the load light and stop when the clock says so, so they fatigue a muscle without ever really loading it. Someone completely untrained will gain a little size from almost any hard work, but that stalls quickly. If size or strength is the goal, lift for it and let intervals handle the conditioning.
Should I eat before a HIIT session?
A small carbohydrate-based snack an hour or two ahead usually makes the work intervals feel better, because efforts near your ceiling run mostly on carbohydrate rather than fat. Training fasted is fine if you prefer it and the session is short — expect your top end to be a little lower. The reliable mistake is a full meal in the hour beforehand: mountain climbers on a full stomach teach their own lesson. For a session this short, being properly hydrated matters more than the timing of anything you ate.
