The five minutes most people skip. Pick how long you have and generate a general full-body cooldown, with hold times already on every position. It is the same routine after lifting as after cardio — the guide below is how you adapt it to what you just trained.
Why the last five minutes are worth staying for
The end of a workout is the cheapest time to stretch. Muscles are warm, joints have already moved through range, and you are — for a few more minutes — still in workout mode rather than negotiating with yourself from the couch. That is the entire argument for a cooldown: not that it prevents soreness, but that it is the one moment in the day when stretching costs you almost nothing and you will actually do it.
Every position the generator hands you is a held stretch, pulled from one general cooldown pool that covers the areas most training loads — hamstrings, quads, hips and glutes, calves, shoulders, and the back. It draws a short list from that pool at random, so the order carries no priority and nothing in it is chosen for the session you just did. Treat it as a menu rather than a sequence. Ease into each until you feel a firm pull, breathe out as you settle, and hold. Breathe rather than count: slow exhales let tissue release, and holding your breath does the opposite. A short routine you finish beats a long one you abandon at exercise three.
The soreness story, told straight
Almost everyone learned the same rule: stretch afterward or you will pay for it tomorrow. It does not hold up. The evidence broadly supports the opposite conclusion — stretching before or after training has, at most, a trivial effect on delayed-onset muscle soreness. If you have stretched carefully after a hard leg day and still hobbled down the stairs on Wednesday, nothing went wrong.
The lactic acid version is worse, because it is wrong about the biology rather than just the size of the effect. Lactate rises during hard efforts and clears on its own within about an hour of finishing, with no help from you. It is gone long before next-day soreness starts, which is the simplest reason it cannot be causing it. Soreness comes from mechanical stress on muscle fibers and the repair that follows, and shows up most after movements you are not used to. Nothing is pooled in the tissue waiting to be pushed out, so there is nothing to flush.
Then why does it feel so good?
Because the feeling is real; only the explanation was wrong. Held stretching changes how a position feels surprisingly fast — two minutes in, the same depth reads as milder, as your nervous system quiets its response to the sensation. Slow exhales pull you out of the keyed-up state a hard session creates. And almost anything feels calm right after you stop working hard. A cooldown delivers all three. What it does not deliver is a change in how you feel two days from now.
What a cooldown honestly does
Strip out the folklore and three real benefits are left. None is dramatic; together they are enough reason to stay.
It brings your heart rate down on a ramp instead of a cliff. During hard work your leg muscles act as a second pump, pushing blood back toward the heart with every contraction. Stop dead and that assist disappears while your heart rate and dilated blood vessels are still catching up — which is why standing around after a hard finish can leave you briefly lightheaded. Two minutes of easy walking lets it unwind. This matters most after sustained cardio, and it is the one part of a cooldown with a clear physiological job.
It gives the session an ending. Workouts that stop abruptly blur together; a consistent close marks one as finished and makes the next easier to start. It is also the natural moment to notice which side felt tight.
It is the flexibility session you would otherwise skip. This is the strongest argument. Flexibility work rarely fails on technique; it fails on scheduling, and almost nobody keeps a separate stretching block for six months. Why after, not before
The real case for stretching at the end rather than the start is that warm tissue moves into range more comfortably — the position that felt like a fight during your warm-up settles in easily after forty minutes of work. Long static holds immediately before heavy or explosive efforts can also blunt maximal output. Warm up with movement, save the holds for afterward.
What actually helps with soreness
If soreness is what you want to change, the levers are unglamorous and work better than any stretch.
- Sleep. The most useful recovery input there is, and the one most consistently sacrificed.
- Eating enough, with enough protein. Repair needs material; undereating while training hard keeps you sorer, longer.
- Light movement the next day. A walk or an easy bike genuinely makes sore muscle feel better while you are doing it.
- Sane progression. The biggest lever by far. Soreness tracks novelty and sudden jumps in volume more than effort — the session that wrecked you in week one barely registers by week four.
Worth saying plainly: soreness is a poor measure of whether a workout was any good. Unfamiliar exercise makes you sore whether or not it was useful, and training you have done for months often produces almost none.
How long it needs to be, and how to use it
Five minutes is a real cooldown, not a compromise. Ten is comfortable for most sessions. Twenty makes sense when flexibility is the day's actual goal. Below about two minutes you get the heart-rate downshift and not much stretching. A rushed three minutes still beats walking out.
Time is the only thing the generator asks for, and it changes how long you spend rather than which stretches come up — the pool it draws from is the same at five minutes as at twenty. Everything below is the part you do yourself.
Adapting the list to the session you just did
The generator does not know what you trained, so this is manual — and it is quick, because it mostly means reordering a list you already have on screen.
- After lifting: move whatever you loaded most to the front. Heavy squats or deadlifts mean doing the hip, hamstring, and quad positions first and at the long end of their hold range. A pressing day is the case the pool does not cover — it carries shoulders and upper back but no chest stretch, so add a doorway chest stretch of your own from the desk stretches list.
- After hard cardio or a run: walk two or three minutes until your breathing settles before you get down. That walk is on you; it is not part of the generated list. If running is your main training, the runner stretches page draws from a lower-body pool instead — calves, hips, and hamstrings, with the shoulder positions left out.
- After intervals or HIIT: give the downshift longer than feels necessary before you start stretching at all. Short maximal efforts spike heart rate hardest, and standing still right afterward is where people feel worst.
- When you are already sore: run the same list at about seventy percent of your usual depth, and drop anything that produces sharp pain. Nothing is thinned out for you — you make that call position by position.
- After an evening workout: let it double as a wind-down — slow breathing in held positions bridges training hard and trying to sleep an hour later.
So: set the time above and generate. What comes back is a general cooldown in no particular order. Reorder it for what you just trained, add anything the pool does not carry, and keep the hold times it gives you.

Does the generator know what I just trained?
No. The only thing it asks for is how long you have, and it draws a general full-body cooldown from one pool of held stretches — the same pool whether you squatted, pressed, or ran. That is a deliberate limit rather than an oversight: the whole case for a cooldown is that it happens at all, and a tool that makes you describe your session first is one more reason to walk out instead. Adapting the list yourself takes seconds. Move the positions that match what you loaded to the front, hold them at the long end of the range, and add anything the pool does not carry — a chest stretch after a pressing day is the usual gap.
Does foam rolling do anything a cooldown stretch does not?
Not much, but it is a fair substitute if you prefer it. Rolling a muscle for a minute or two improves range of motion about as much as holding a stretch does, and the effect fades on a similar timescale. The practical difference is access and comfort: a roller reaches places that are awkward to hold a position in, like the outer thigh or the upper back, and many people tolerate it better on tissue that is already tender. What it does not do is break anything up or reshape tissue, whatever the marketing implies. Pick whichever one you will still be doing in a month, or alternate them.
What should I do when I have no time at all after training?
Walk, and let the stretching move. Even the walk to the changing room or out to the car gives your circulation the gradual comedown it wants, so finishing hard and then leaving is not a problem in itself. The held stretching is the part worth rescheduling rather than abandoning, because it works at any hour — the end of a session is a convenient slot, not a window that closes. Ten minutes on the floor that evening counts for the same. What fails is the vague intention to get to it later with no slot attached, so pick one.
Do I need a cooldown after a walk or an easy session?
No. A cooldown brings you down from somewhere, and after an easy walk or a light recovery ride you never went up — your heart rate is already close to where a cooldown would leave it, and there is nothing to unwind. Stretching afterward becomes purely optional flexibility work. That makes an easy day a good place to put the stretching you skipped after a hard session earlier in the week, since the tissue is warm enough to be comfortable without the fatigue. Skipping it entirely costs you nothing.
